Great workout! Worked in with Aaron S and Ian on the squats! The 3 of us had a system going for swapping the plates quick, except when we couldn't perform basic math! Glad to have you back in Ian!

Shane: Monday 101109

Shoulder is doing much better, but I am still avoiding heavy overhead work and even repetitive overhead work with medium loads.  My shoulder is not 100%, I would call it 85-90% and getting better everyday.  I just want to be very careful with it and not back track any.  So, while Ben and I came up with this semi-genius plan for my weekly WOD schedule and where the WODs come from, I am having to play around with it a bit right now to avoid certain weights and movements.

Monday 101109:
Part 1 @ approx 1pm: Main Page WOD from Today:

Gas tanks is a major issue for me.  I did the first round in under 3 minutes.

Part 2 @ approx 5:30pm: Part of double from OPT big dawgs:
400m run @ 95%, rest 2 minutes x 3
10 minutes of parralette hspu work
400m run @95%, rest 2 minutes x 3
1:31, 1:37, 1:36, 1:39, 1:35, 1:35 (this was approx 400m laid out in my neighborhood)
Did the phspu work as multiple sets of 2 to absolute max negative head check.  Just got as many in as I could without ever achieving failure.

Feeling pretty good and energetic.  I really hope this continues and I actually start performing decent.

Shane: Friday 101005, Saturday 101006 & Sunday 101007

Friday 101005:
Part One: Back Squat 3-3-2-2-1-1
Loads = 295-315-325-335-345-365
Sean was there and he said I just barely got parralel on the 365 squat.  So I did it again and got a little lower.  Might need to speed a little time re-establishing my "bottom".

Capped off this session by barely acheiving a muscle-up hspu.  Was pretty pumped!

Part Two: AMRAP 15 Minutes: While wearing 20# vest - 5 push-ups, 10 broad-jumps, 15 squats
This was miserable.  I didn't even try to keep up with rounds.  Just did it at the neighborhood park in the grass.  Based on the pace I was keeping, my guess would be 15+ rounds.  But I'm honestly not sure.

Saturday 101006:
Decided to just attend the box team WOD and see how my shoulder is doing.  It is doing much better.
With a partner, complete the following for time:, (in any order),
100 Push-ups
100 Box Jumps (m:24in,f:20in)
100 DB Push Press (m:25lb,f:15lb)
100 Jumping Squats
One partner works while the other runs 200m, taking turns until all the work is complete. All reps of a given movement must be complete before moving to the next movement. The team is finished when the final rep of the final movement is complete AND the runner has completed the run they are currently on.

My partner was one of our free guests who re-aggrevated an old foot injury during the WOD.  I did the majority of this on my own and I did the DB PP with 40# DBs.  Knocked out a few more MU HSPU afterward.  It was a good workout, had fun.

I'm back!  Well, sort of...  I'm still dealing with the end of this cold, but I'm not "sick" any more.  And the shoulder is still not fully ready.  So I gave Ben a list of all the movements that I felt comfortable doing with the shoulder and asked him to provide me some programming.  I'm thinking another week or two max of avoiding overhead movements and I should be back ready to go...

Monday 101101:

All while wearing 20# vest
10:18.  Not a bad first day back but this was brutal.  The weight of the vest is not as much of a deal as it is the effect it has on your breathing.

Tuesday 101102:

A1. Backsquat @ 30X2 @ 50% (go for speed); 3 x 5; rest 90 sec
A2. Box Jumps 30 inch; 3 x 15 unbroken; rest 90 sec

C1. GHD Sit Ups @ 1010; 15 unbroken; rest 10 sec

This was a lot tougher than it looks.  I took a little less rest that prescribed in the early sets just in the essense of time, had to get to work.  Did A1 @ 190#, A2 all unbroken, B @ 305#, C1 all unbroken, C2 all unbroken, C3 all unbroken except set 3 which a little kipping came in naturally when I started struggling and then had to split the set 12-3.  Strict pullups are not like kipping, once you hit the wall, you are done, no matter how mentally tough you are in staying on the bar.

I have not worked out since my last post here.  I've managed to catch a cold of some sort and it is kicking my butt.  Between that and the shoulder injury, I decided to take the hint from my body and take some time off to focus on healing.  Hopefully I will be back in action in the next several days.  I'm trying to be smart and patient.  I won't post again until I am back WODing.

Goal is First and last 200m sprint should be within 5 seconds

I was 0:38, 0:39, 0:41, 7:32, 0:45

My mile should have been faster, there was a major car cluster going on at the stop signs at the intersection of Washington and Hawkins that caused me to have to wait for/run around some cars and add a little distance to the run.  Probably not worth much more than about a 15-25 second difference, but hey, I have to make my excuses for being a shitty runner.

Shane: Wednesday 101020

Ben's Running WOD #2:
Time Trial Run 25 Minutes @ 85% rate of perceived exertion (100% would be your all out pace on a 25 minute run)

I did this around the academy.  That is a brutal place to run.  Made just short of 5K.  Did really well up to about the 15 minute point and then, like usual, I fell apart.  Did better than my last "distance" run on this same course though, so that is good.

Shane: Tuesday 101019

Trying to rest my shoulder as much as possible to get it healed up fast and effectively.  It is feeling better, but I am still concerned.  Asked Ben to write me a series of running WODs to do for this 3 day set.  Here's the first one:

10 Sets of
8 Squats then immediately 100m Hill sprint (do this at your house)
Walk back to start and repeat

Did this on the arroyo over be the house.  Found a steep section and stepped off approx 100m.  This was a tough workout.  Only rest was the walk back each time, other than needing to tighten/re-tie my shoes after #4.  Caused my plantar fasciitis to act up, but it is feeling better today.  This is already getting frustrating.  But I have got to stay smart and let the shoulder heal right.

Shane: Sunday 101017 & Monday 101018

Sunday was supposed to be a WOD day, but I did something to my shoulder when I jerked my final OHS from Saturday overhead.  Felt a crack or something.  It hurt when it happened, but then went away just as quick.  Didn't bother me at all during the ring hspu.  But in the early evening on Saturday it started feeling tender and has pretty much been downhill from there.  I rested it and iced it all day Sunday.  Going to rest it more today and hope for the best.  Thinking I may sub running WODs on tues-wed-thurs this week in the hopes that my shoulder will be ready for action again by Saturday.  We'll see.  Injuries happen, but it still sucks.  I'm going to take my time and not rush it.  It will heal as I can tell it is nothing major, and this will just give me an opportunity to work on my running for a little while.

5:15.  Was hoping too crush it today.  I did better than my 5:58 from back in April.  But it was a terrible effort for me, just couldn't get moving.  Feel like hell today.

Been having major stomach issues this week.  Just feel weak and tired.  And to top it all off, I have been doing 100 double unders as part of my warm up, and today I got a splitting headache during the double unders.  Literally put me on the floor.  Couldn't get past the headache during the WOD.  Basically wasted time today.  Should have listened to my body and skipped today.

The 275# felt like it weighed twice as much as the 265#, unreal.  For some reason after the 275 failure, I struggled getting back under the bar, commiting and staying in my heels.  Cleaned it back up toward the end, but had lost some of the pop and speed I needed to go heavy.

Finished by going for the 15 bodyweight overhead squat random test of fitness.  Got it!  15 @ 175#!

This was ROUGH.  Scores in order: 7-16-7-8-10.  This lowest number scoring system kills me.  I generally have several very high scoring intervals and then 1 or 2 intervals toward the end that I blow up.  A total rep scoring sytems would be better in my opinion!!

Shane: Been busy...Let's get caught up again...thru May 16

May 1 - Run 5k.  My first full 5k at Abq altitude over 5000ft.  Kicked my butt.  Ran with Ben and he pushed me pretty good.  Fell apart on the last quarter mile, was going up hill and ran out of steam.  26:30ish.

May 2 - 21-15-9 reps for time of:
95 pound barbell Squat snatch
Chest to bar pull-ups
This was a grip smoker.  Hard work, the squat snatches get pretty rough at the end.  10:09.

May 3 - Rest

May 4 - "Barbara".  Terrible performance.  Don't want to talk about it.

May 5 - Five rounds of:
5 Dumbbell deadlifts
5 Dumbbell hang cleans
5 Dumbbell push presses
5 Dumbbell squats
Increase the load each round. Rest as necessary between rounds.  Setting the db's down constitutes failure.  My db's only go to 52.5#s so I just made the best out of it and did an extra round.  30-35-40-45-50-52.5.  Tweaked my neck on the 50 round during the push presses.  Pissed me off.

May 6 - Complete as many rounds in seven minutes as you can of:
95 pound Squat clean, 10 reps
20 Sit-ups
Got 5 rounds plus the cleans and some sit-ups I think.  I can't remember and didn't write it down.  Karen did this with me at 65lbs and was right on my heels.  Good work Karen!

May 7 - Rest

Had a less than ideal situation with my rings causing me to not really be able to kip, the rings were only about shoulder height off the ground.  And my run was closer to 300m.  Anyway, ~18 minutes of pain.

May 13 - My 31st B-Day.  Rest and decided to take a few extra days off to let this nagging lower back fully heal.  Back at it on May 17.  See you then.

Karen did this in 16:13, with about a 4" positive head check on the HSPU's and with 1 pood swings.  Great job Karen!

I did it in 18:00, with a 3" negative head check on the HSPU's (I had my hands each on a 35lbs hi-temp bumper).  The rest rx'd.  I underestimated how bad the scaled up HSPU's would be.  It took me about 3:45ish to finish the HSPU's, whereas if I had done them regular it would have been closer to about a minute.

Ben came over and we did this together.  No idea what our times were, we did it more for completion simply because of the equipment layout, etc, so we just went at the same time, starting at different stations.  Ended up being super tough, but not as tough as it looked.  The K2E's were the worst part for me.  We had to do the overhead walk as 10 yard there-and-backs, the turn around part with the bar overhead was a little weird.  Definitely a core smoker.

April 25:
Went over to Ben's house and did 3x5 dead lifts.  I just followed the weight he was doing since my back is a little unhappy right now.  Not sure of the loads we did, I think it was something like 275-295-315.  I think that is close, but I could be wrong.  Then we went for about a 3 mile jog.  I really need to work on my distance running so Ben is helping me out with pacing and finding the zone.  He kicked my ass and made me look like a bitch on the last 800m or so.  I feel like it was a pretty good run for me.  If I can keep running with Ben, I think my running with improve quickly.

April 26:
Took a rest day since I skipped rest on the 25th.  Today's mainpage WOD looked awesome, I probably would have done it if I had anywhere to do muscle-ups.  Hopefully I will have a solution to that issue soon.

Back at it on the 27th, post coming.  Just been busy lately, and hopefully going to get busier. ;-)

April 22 - Shane's WOD

I was 285lbs/8:46.  That was brutal.  I did it right at the end of a 16 hour fast.  Felt pretty good.  At Ben's recommendation I went with 285lbs because it was 85% of my last 1RM which was from December of 335lbs.  I think my 1RM would be a little higher now but 285lbs was perfect today.  I can't imagine trying to do it with anymore weight than that, Orlando and Khalipa are beasts.

April 20 - Shane's WOD

Clean one rep every minute on the minute for 15 minutes.

Weird WOD, hard to figure out where to start, and you end up spending the vast majority of the time between reps changing the plate and recollaring the bar.  Anyway, I enjoyed it, but it was a little different.

Shane - 255/205lbs.  255lbs matched my current PR for power clean.  I really do need to learn to trust myself and get under the bar.  I did not receive the bar below parralel thighs in any of these lifts.  I need a stronger front squat before I will be ready to really push it.

Alright, let's get caught up...Shane thru April 7, 2010

Sectionals, then Mom's B-day Party, then moving to Albuquerque, then getting settled in the new house...been stupid busy.  Took some time off from working out.  Started back up on April 2.  I'm going to run through this real quick...

April 2 - "Tabata Something Else".
I didn't count my reps, not worth the hassle.  Was my first WOD at the new altitude.  Definitely felt it.

April 3 - Run 1600 meters, Rest 3 minutes, Run 1200 meters, Rest 2 minutes, Run 800 meters, Rest 1 minute, Run 400 meters.
This sucked.  Really felt the altitude and REALLY felt the steep inclines that are here in Albuquerque that I am not used to being from the flatlands of Texas.  I'll get used to it.  Didn't really do that great of timing myself.  All runs were done at ~8 minute pace.

April 4 - 10 Dumbbell Clean & Jerks, 1 Weighted pull-up, 9 Dumbbell Clean & Jerks, 2 Weighted pull-ups, 8 Dumbbell Clean & Jerks, 3 Weighted pull-ups, 7 Dumbbell Clean & Jerks, 4 Weighted pull-ups, 6 Dumbbell Clean & Jerks, 5 Weighted pull-ups, 5 Dumbbell Clean & Jerks, 6 Weighted pull-ups, 4 Dumbbell Clean & Jerks, 7 Weighted pull-ups, 3 Dumbbell Clean & Jerks, 8 Weighted pull-ups, 2 Dumbbell Clean & Jerks, 9 Weighted pull-ups, 1 Dumbbell Clean & Jerks, 10 Weighted pull-ups.
The squat cleans were awful.  I did this with 52.5# dumbells and a 45# weightvest.  Time was 25:18.  Slow and painful.  The pull-ups were easy, all unbroken through 7, then only one break in the remaining sets.

April 5 - Rest day

April 6 - Overhead Squat 5-5-5-5-5 reps.
Did this with Ben and we both PR'd.  I was at 135-155-175-205-225(4).  So I have a new 5RM of 205# and a new 3RM of 225#.  Can't remember Ben's numbers exactly...post 'em up bro!

April 7 - For time: Row 500 meters, 150 Double-unders, 50 Burpees.
11:06.  The burpees killed me.  I was at 6 minutes after the DU's then I cratered.  Blood taste in the mouth, the whole deal.

Feb 26 - Rest & Drive to Dallas

Feb 27 - Dropped in over at CrossFit Dallas Central while Karen was at her Level 1 cert.  We did:

2 reps, 135# hang squat clean
3 reps, 135# jerk

6 shuttle runs ~20m

Rest 2 minutes between rounds of 3.
Had a good workout and a great experience at Dallas Central.  Good folks and good trainers.  Was pretty tough to get any solid results or times as we were working in mixed heats from one clock, but I worked my ass off.

Feb 28 - attended open gym hours at Dallas Central.  Did a Big Dawg WOD I had missed:

OPT is posting 2 different WOD for early March sectional folks and late March sectional folks, I am March 13-14 so I am doing whichever plays the most to my weaknesses...in this case, part 2 exploits my single biggest weakness.

Part 1: 6:34. Felt pretty good. HSPU got pretty broken towards the end, all were forehead to floor. Only broke on the 30 set of pull ups.

Part 2: I really don't have that great of a "course" to run on. I ran approximately 2 miles in 15:38. Pretty embarrassing, but anything over 800m crushes me, I'm just not a runner, no matter how hard I try. I was really feeling all the deadlifts from yesterday in my legs and lower back.

Felt great during round one, really fell apart after that.  Looks like my results were pretty okay in comparison to other Big Dawgs posting.  So it appears it was actually a decent effort.  Really wish I had pushed myself harder, mental weakness got me this time.  And to go ahead a make excuses...it really does not help to have to get on and off of a jump box everytime you get on the 10ft high in the air pull up bar...oh well...

Got a Big Dawgs double for today the 25th.  Then going to rest the 26th before heading to Dallas/Ft.Worth for Karen's Level 1 where I am going to try to drop in at GSX and Dallas Central on Saturday and then Get some open gym hours at Dallas Central on Sunday.

Good day. Felt strong on the runs even though I had some lingering sorness from the 800s a few days before. The deads went pretty well and managed 2 sets unbroken. the second WOD was pretty mean. All the CTB were unbroken, and the first and third sets of burpees were unbroken. The front squats were the sticking point. Got the first set unbroken and then it went a bit downhill. Would like to shave 30-40 sec off that one.

Update on my sectional: WOD 1 and 3 (weird) will be posted one week out and WOD 2 will be announced the night before. Two the first day and one the second. I know there will be rowing and that there WONT be heavy snatches or muscleups. So good and bad for me.

Feb 17 & 18 - Shane's WODs

Feb 17:
I took a go at the Midwest sectional WOD #1:

"THE AIR FORCE WOD"
For time:
20 Thrusters
20 Sumo deadlift high pulls
20 Push jerks
20 Overhead squats
20 Front squats

Men will use a 95lb barbell. Women will use 65lbs. Each athlete must do four burpees at the beginning of every minute before moving on to the barbell work. The athlete is allowed to move to the next barbell skill once an he/she has completed all 20 reps. If the minute clock beeps during a repetition the athlete will complete their rep and then start their four burpees. There is a 20min cap.

I had timer/Davey issues that turned this into a nightmare.  But bottom line my time was ~9 minutes.  Embarrassing.  This time at the actual competition would have put me around ~40th place for that WOD.  I'm just hoping that I had an off day.  Unfortunately I also managed to irritate my sciatic nerve during this WOD as well.  All in all, a bad day that left me very deflated.

Feb 18:
I talked with Ben and asked him to pick any WOD for me to do next.  I needed something tangible and verifiable to really test me and hopefully pull me out of this funk:

As many rounds as possible in 20 minutes of:
2 muscle ups
4 handstand push ups
8 kettlebell swings - 2 pood

Well, I think Ben did a great job selecting this WOD.  All of these movements are good movements for me...but 20 minutes is typically a bad time domain for me, especially AMRAPs.  This was exactly what I needed.  I set a new personal record at 16 full rounds with a previous best of 13 rounds.  I really wanted 17 rounds but I am very happy with my results.  I think 17 or 18 rounds is very achievable for me but 16 rounds was the best I had this time.  My sciatic killed me everytime I kicked up into the hspu's, so it had an effect, but was tolerable.

Going to rest the 19th and take my lady out on the town.  Back at it on the 20th!

Feb 12, 13 & 14 - Shane's WODs

No hard data.  Karen and I suffered through this in ~40deg weather.  Tough WOD, but fun and different.  Had the legs sore for a while.

Feb 13:
"Rest Day".  And by rest day, I mean I spent the day building fence.  Digging post holes 4+ft deep, carry concrete bags etc.  Did a couple of inpromptu "sand bag" run WODs for fun.  Good stuff.

Feb 14:
Spent first 2/3 of day building fence.  Then:

Tough WOD.  Was not even breathing hard at the end because my grip was failing to the point that I couldn't push myself hard enough.  And with the nearly 10ft high pull up bar, the fear of K2E kipping myself on to the back of my head was a factor in not wanting to push it too hard.  Very frustrating.  The fence building fatigue was definitely a factor.  But was great training.  35.55 rx'd.  Karen did this as well and did a great job.

Side note:  I forget to mention this as often as I should.  Mostly because I am an asshole I guess.  Karen has been following OPT Big Dawgs right along side me since I started it...rx'd.  She is doing a great job and increasing her abilities everyday and working just as hard as me.  I know she is nervous about the sectionals, but she is training hard and will do great.  I am so proud of her progress and cannot wait to see where all this hard work takes her.  It is going to be so awesome to be able to share the sectionals experience with Karen and regardless of how either of us do at the competition, it will make us stronger in every way, as individuals and as a couple.  Get some!

My HPSN was UGLY. I was a bit disgusted at my self but learned alot. Basic problem was my dip. I was bending at the knees and not pushing my ass back and consequently the bar ended up way out in front of me. The AMRAP ended up much better. I set a good pace and really used the hip check on the way down to keep up the momentum.

Feb 5 - Shane & Ben's WOD

Well, I (Shane) am in Albuquerque hanging with the Abruzzo family.  Ben is on custom OPT programming, so I just joined in on that.

Front Squats:
Ben: 185-195-205(2)-205-225
Shane: 225-235-245-255-275 and I could have gone heavier.  Previous PR was 265 and I hadn't tested it in forever, so I didn't know what to expect.  The 275 lift was cake, felt great.

CTB PU:
Ben: Unbroken on sets 1, 2 & 4.  Broke at 15 on sets 3 & 5.
Shane: Unbroken through 4 sets.  Hand tear at rep 14 on set 5.
We were taking little to no rest between sets because we were running out of time, which made this damn tough.

And we just ran out of time for the 3rd part of the WOD.  Ben had to get to work, I was going with him and we were behind schedule.  I believe it is Ben's intention to add the missed part as a double on his next WOD.

As for me...let me cry on your shoulder a little bit.  My hand rip is BAD.  It is in 3 places on my left hand and I have real concerns about getting it back to normal before the sectionals.  I am considering buying a small dremel tool so I can file my calluses flat and get my hands back to normal.  Additionally, on the Big Dawgs WOD from a few days ago with all the GHRs at the end, I did some real damage to my hamstrings, I think I have a mild pull or strain in my right hammie, it just won't loosen up and has me very concerned.  And my old right elbow injury is flaring back up and has me very unhappy, I think I tweaked it during a hang squat clean a few weeks ago and all the pull ups and cleans have not let it heal fully.  I really hate to miss training days this close to the sectionals.  But I have to be smart.  I am going to rest until probably Thursday the 11th.  Take that time to heal up and work on my hands.

I hate it, but it is what it is and I know my body is asking me to let it heal.  So, I will be back on here around the 11th depending on the Big Dawgs schedule.

Skipped OPT Big Dawgs today.  I had a chance and the time to go WOD over at Bayou City CrossFit under the coaching of Vic Zachary. Vic is the best CrossFit trainer that I have ever had the opportunity to work with personally. I should really get over there more often.

D. All semi-unbroken. This was my first time ever to do GHRs and it was very awkward getting the movement down. I really need someone to teach me how to do them properly, it felt like I was just doing something wrong.

My back, hammies and some how even my calves are pretty sore and wobbly feeling today.  Going to try to get to the chiropractor in the next couple days since my back has been bothering me for a while anyway.  I can't keep ignoring it, it's not going away.

Anway, so I may WOD at Bayou City CrossFit today instead of doing OPT Big Dawgs.  Vic is still having to hold WODs outside and it is supposed to rain all day.  So we will see if he is holding evening WODs today or not.

All thrusters unbroken at 120#.  Rows were all in under 2 minutes pace, 539m, 547m, 520m. Really need to learn to row a little harder when fatigued. But I held back a little on purpose for the 90% rx'd effort.

All front squats unbroken at 135#. The skipping was brutal. I didn't count my skips, didn't know I was supposed to.

3:49 on the chins/burpees. My legs were toast. The chins were rest and the burpess were slow.

Feeling pretty decent on this. Got close to 5 on rounds 2 and 3. There is alot of moving around on this wod and it is hard to move really fast because you are switiching between exercises so much, but I could have been faster on PC if I could have held on to the bar on the way down.

I hit my 35 straight through on DUs on my second try today during warm-up.  I'm getting there.  Just looking for some consistancy.  Probably going to give it a break for a while now though and work on another weakness during my warm-up/cool-down.

A1. 185x6, 205x6, 215x6, 225x5, 215x3 - Just fell apart at the end, lost it down low in the bottom.
A2. Managed the first 5 sets all unbroken. The last set I did 20/5. My grip was giving out on me again.
B1. The biggest matching dumbells I have is 52.5#. So all both legs by 8x52.5#.
B2. These were very weird and my shoulder was really not cooperating and after looking at tons of videos I am not even sure I was doing them right. Just made the best out of it. All both arms by 10x22.5#, 10x17.5#, 10x15#. When I started having form issues I just lowered the weight so I could do it as right as possible.
C. 15-14-14-14-13-12-12-13 = Low score 12.

This was a pretty good WOD. The A1/A2 part got pretty tough there at the end. I really wish I could have held on to the bar for those last 5 pull-ups. Really wanted them all unbroken. But my grip has got to be getting stronger.

I am still working DUs during my warm-up. Now that I lengthed my rope it only took me a few attempts to get a staight through of 35. Getting better.

Jan 28 - Shane's WOD

A. Dead Lift - build to a heavy triple quickly; rest and then take no more than 3 more sets to build to a heavy but not 1RM; rest as needed b/t 1's
B1. Press Cluster - 1.1.1.1.1 x 5; rest 120 sec
B2. KBS - 21 unbroken x 5 sets; rest 120 sec
C. DB External Rotation - 4-7/arm x 3 sets; rest 45 sec b/t arms
cluster - perform 1 rep, unload and rack weight for 10 sec, reload and perform another rep..for five reps total per set; weight should be just higher than your regular 5RM press overhead

A. 345x3, 355x3, 365x3, 375x1, 385x1, 400x1 (400 is a PR, but didn't feel anywhere near a max effort, it has been a while since I worked a 1RM on deads)
B1. 135 straight through.  Not sure how I missed it but I didn't see the 10 second thing so I was taking only about 3-5 seconds between reps on the cluster.
B2. 2 pood straight through.  Got challenging toward the end but probably could have gone a little heavier but 2 pood is my biggest KB.
C. These were strange as I had never done them before. 20x7, 22.5x7, 25x7 all both arms.

This was exactly my style of workout.  I loved every minute from start to finish.

Did a few hundred (I know it was too much, my shins are killing me) double unders during my warm up again.  My goal was to get an unbroken set of 35.  It took a while.  I ended up figuring out that I had my rope a little too short.  Made an adjustment and during my cool down I hit a set of 35 first try.  All that pain and agony over the last few weeks and it was a simple rope adjustment issue.  Bad news, I'm a dumbass; good news, my double unders now appear to be fixed.

Look like a rest day on Friday the 29th and then a single on the 30th and 31st.  I will also be building fence with my Dad on Saturday and Sunday, so I will be squeezing my WODs in at the end of the day after working.  Get some!

Jan 27 - Shane's WOD

Back from my CrossFit level 1 certification! Would have loved to participate in the Big Dawgs Challenge but obviously my Level 1 took precedence.

A1. OHS @ 42X1; 4-6 x 4; rest 90 sec
A2. L Pull Ups @ 2121; amrap x 4; rest 90 sec
B. DB Split Squat @ 3131; 6-9/leg x 3; rest 45 sec b/t legs
C. 100 GHD Sit ups for time
(knee touches ground on split squat; ass to grass - WAY below parallel on OHS and hold it there for 2 sec)

A1. 6x95, 6x115, 6x135, 6x165 - probably should have gone heavier on the early sets, the tempo added quite a challenge and I took my ass to within an inch or two of the deck.
A2. 18, 12, 9, 7 - these catch up with you quick, had more in me toward the end just had a mental breakdown I guess.
B. 20lbs DBs x 9, 25lbs DBs x 9 x 2 all both legs. These were weird, had never done them before and didn't really have a low enough surface for my back foot which didn't make it much fun in getting the rear knee to the deck.
C. 5:58, love my new Sorinex GHD.

Also started the day with a couple hundred double unders during my warm-up. Until I get more proficient at double unders I'm going to have to keep beating on them almost every day. I think I had a technique breakthrough towards the end of my warm-up though as my last two sets were 30 and 35 unbroken reps.

How many and how often is too much in working on my double unders?

So this was far from a stellar day in the gym. My energy levels were pretty low. Worked about 16 hours yesterday in the snow and then today we were pulling and rolling up slat fences in chest deep snow for a bout 6 hours. Probobly all a bit of whining but none the less i was dragging ass a bit and I felt it come the push jerks. I was also a bit off on the Pullups. Tomorrow should be a better day and I should be UP for the double unders. On a positive I got a bout 2 hours of bad ass powder skiing in.

Jan 21 was a scheduled rest day.

Jan 22 should have been a single WOD day, but I am still a little sore and tired so I decided to take an extra days rest for my CrossFit Level 1 certification this weekend.

Jan 23-24 CrossFit Level 1 Certification at Alamo CrossFit in San Antonio.  Very excited!

Jan 24-26 are scheduled OPT Big Dawg rest days.  However I won't be able to rest on the 26th since I will be at my certification.  This is another reason why I chose to take off Jan 22 as well.

Be back at it with whatever OPT Big Dawgs has in store for me starting on Jan 27th.  Sometime between now and then I will do a write up about my cerficiation experience and post it up on the Gibson Garage Gym blog.  See you then.

So the Sumos were definately different but a good tool to have in your tool box. the KBS were painful but I felt good about it. As usual the Tabata Pushups sucked. I did not do Chest to Deck but arms below parallel, the score would have been lower with Chest to Deck.

Jan 19 - Shane's WOD (Double)

part 1:  4am again before work. As many rounds in 20 minutes;

Things just didn't go my way on this one.  Got 1.5 rounds.  Wall balls were not a problem.  The unbroken double unders just had my number this morning.  Did countless sets in the teens and twenties but really struggled not tripping up before 30.  I did hundreds of double unders, just not in the set numbers I needed.  Trying to learn from it and move on.

"Isabel" is one of my favorites and I really needed this 'pick-me-up' after part 1.

I did this WOD very early in the morning and it was perfect for keeping the motivation up. The first part was taxing only in that I suck at rowing and it was good practice. The second part started bad and got better as I found my rythym in the doubles. All the thrusters were unbroken. The last part was a major grip test. I was dissapointed and thought I would do better but my grip wouldnt allow it.

Most guys on Big Dawgs never went over two minutes in a round and many rounds were in the 1:teens...cough BULLSHIT cough...anyway...

All everythings unbroken except my second set of box jumps, not sure what happened there.  My burpees got pretty slow, but I never actually stopped.  This got ugly fast.  I really wish I could hold on to that speed I have in the early rounds.

These were done as 200m there and backs.  Not too happy with the times themselves, but very pleased at how I seemed to pace well and find the appropriate gears for the rx'd level of effort.  I usually really struggle in that department, so this was a victory for me.

C2. 15 GHD Raises x 5 sets; rest 45 sec - All unbroken, but I subbed back extensions as my "ghd" doesn't allow me to do raises.  I intend to order a true ghd this weekend.

Was pretty rushed in getting this one done and it showed in my attitude and performance.  My squating is still feeling very weak for some reason.  Was running late getting ready to go out to dinner with the family for my brother's last night in town before heading back out to college.  Grip was still a major issue.  Most of this workout felt strangely easy while still challenging.  I didn't really feel any fatigue except for my grip for the toes to bar.  I had to break up my last set of toes to bar simply to keep from falling to the ground in the kip (my bar is 9ft in the air).  Really hope my grip benefits from all this torture.  It is very frustrating for that to be my biggest limiting factor lately.

The clean grip power snatch were pretty easy, probably could have gone heavier.  Snatch grip deadlift was still limited by my hands/grip from yesterday.  Everything else felt good except the tabata.  As you can see, I start off killing it, but I fall apart pretty quick.  Working hard on sustainability.  Obviously I could do better on an overall tabata score by holding back some on the first couple sets, but I truly went 100% every single 20 seconds.

Back was SMOKED!  Thanks God for rest day tomorrow.

Jan 12 - Shane's WOD (Double)

part 1:  Did this starting at 4:15am. A. as many 1-5 ladders in 10 min - 225#/155# back squat; rest 5 min - Made 3 full ladders
B. BB jump squats - 30% of 1RM back squat; 6 sets of 6 reps; rest 60 sec b/t sets - 105x2, 115x4
C. GHD Sit ups - 5 sets of 20 reps; rest 45 sec b/t sets - All unbroken

Something just isn't right with my squats lately.  I am sure the early morning stiffness didn't help.  But I felt very weak.  I did FULL squats on the jump squats, I didn't know any better, apparently that wasn't what I was supposed to do, was supposed to minimize time on the ground, period.

(points are accumulated by multiplying your total DU reps/round by the chin up reps/round, then adding all 5 sets together, i.e. round 1 = 75 DU multiplied by 40 chin ups = 3000 points for that round...add this # to the other 4 sets and that is your score)

Not really happy with myself here.  I felt weak all day.  My pull-ups and double unders were severely limited by my hands/grip/forearms.  I started having to come off the bar simply out of fear of kipping myself staight to the ground.  And I kept tripping up on the rope because my hands just didn't have any pop in them.  Gotta work on grip/hand strength, I'm sure this helped.

Ladder for A is...perform 1 back squat, rack the weight on stands, take weight off the rack and back onto you, perform 2 reps, rack weight again, take weight off the rack and back onto you again, perform 3 reps..up to 5 reps, then start again at 1 rep...each time you get to 5 reps, that is one ladder.

Jump Squats in B...ensure you explode through heels on hip extension, not toes, minimal ground contact time.
